Why Garmin Users Need a Different Macro Calculator
Almost every macro calculator online asks the same question: "How active are you?" You pick "moderately active," it multiplies your basal metabolic rate by 1.55, and you get a number that never changes whether you rode 80 km or sat in meetings all day. If you wear a Garmin, that question is already answered — in calories, every day, in the Garmin Connect app.
This calculator is built around that fact. Instead of guessing an activity factor, it takes the two numbers Garmin already reports — resting calories and active calories — adds them together to get your measured daily expenditure, and then applies your goal and your morning Body Battery to decide how many calories to eat and how to split them.
How Garmin Calculates Your Calories
Garmin's calorie numbers come from analytics built by Firstbeat, the Finnish physiology company Garmin acquired in 2020. Understanding the model helps you use the numbers well.
Resting calories
Resting calories are Garmin's estimate of your basal metabolic rate spread across a full day — the energy your body needs to breathe, circulate blood, keep warm and run your brain. They are computed from the profile you entered (age, sex, height, weight), which is why an out-of-date weight quietly corrupts every downstream number. For a 30-year-old, 77 kg, 178 cm man, resting calories land around 1,750–1,800 per day. If you leave the field blank above, the calculator estimates this with the Mifflin-St Jeor equation, which gives results in the same neighbourhood as Garmin's figure.
Active calories
Active calories are everything above resting. Garmin estimates them two ways. During recorded activities, the Firstbeat engine uses your heart rate — and its relationship to oxygen consumption, personalised by your estimated VO2 max — to model how much energy you are producing minute by minute, including a component for the elevated metabolism that continues after hard efforts (often described as EPOC). Outside recorded activities, the watch leans more on the accelerometer, translating steps and movement intensity into energy. The two are summed with resting calories to give the "Total" figure on the Calories card.
How Body Battery Shapes Your Split
Body Battery is a 5–100 index of how much energy reserve you have. It charges while you rest — especially during sleep, when heart rate variability rises and stress falls — and drains through physical activity and physiological stress, both of which Firstbeat detects from heart rate and HRV patterns. A good night typically recharges 60–100 points; a poor one may add only 20–30.
That makes your morning Body Battery a useful readiness signal, and readiness has real nutritional consequences. When you are well recovered, your muscles are primed to store glycogen and you are far more likely to complete a hard session, so carbohydrate is useful fuel. When you are depleted, training quality drops, appetite regulation worsens, and extra carbohydrate is more likely to sit around than be burned. The calculator maps this to three zones:
75–100 · Green day
Calories +3%. Five percent of energy moves from fat to carbohydrate. Push the session; fuel it.
40–74 · Moderate day
No adjustment. Standard goal split. Train as planned, keep meals normal.
Below 40 · Recovery day
Calories −3%. Five percent of energy moves from carbohydrate to fat; protein is held for repair.
These adjustments are deliberately small. The point is not to slash carbs on a bad morning; it is to stop the slow drift of eating for the training you planned rather than the training your body can actually do. The Three Goal Profiles
Fat loss — 40% protein / 30% carbs / 30% fat, −500 calories
A 500-calorie daily deficit produces roughly 0.45 kg (1 lb) of fat loss per week for most people. The high protein share protects muscle during the deficit; the calculator also enforces a floor of 1.6 g of protein per kilogram of body weight, which is the low end of the range most sports-nutrition guidance uses for preserving lean mass while dieting. Fat stays at 30% to support hormone production, and carbs are kept high enough to train.
Maintenance — 30% / 40% / 30%, no offset
You eat what Garmin says you burn. This is the right choice when you want body composition to stay stable while you build a training block, or when you are testing whether your Garmin numbers are calibrated — if your weight holds steady over two to three weeks at maintenance, they are. Performance — 25% / 50% / 25%, +200 calories
For athletes in a hard build or race prep. Half of energy from carbohydrate keeps glycogen topped up for back-to-back sessions, and a modest 200-calorie surplus guards against the chronic under-fueling that shows up in Garmin data as a stubbornly low Body Battery, rising resting heart rate and a falling HRV status. The protein floor here is 1.4 g/kg, which is adequate when total calories are high.
What the Steps Field Is For
Steps are optional and serve two jobs. If you have not entered active calories, the calculator estimates walking energy from steps and body mass (roughly 0.04 kcal per step at 70 kg) so you still get a usable target. If you have entered active calories, steps act as a sanity check: when the walking energy implied by your steps is much larger than your reported active calories, something is off — usually a stale profile weight, a watch worn too loosely for reliable heart rate, or a day where the watch was on the charger during a workout.
Common Mistakes When Eating to Garmin Numbers
- Using one day instead of an average. Active calories swing enormously between rest days and long sessions. Use a 7-day average, and recalculate when your training block changes.
- Eating back every calorie on a deficit. Wrist-based estimates can run 10–30% high for strength work and interval sessions. The goal offset already accounts for your intent; do not add "exercise calories" on top.
- Ignoring the profile. If your Garmin profile weight is 5 kg out of date, resting calories, active calories and Body Battery calibration are all wrong. Update it monthly.
- Reading Body Battery at the wrong time. Use the value on waking. An afternoon reading reflects the day's drain, not your readiness.
