Apple Watch HRV Explained

Apple Watch measures heart rate variability as SDNN, in short samples, and reports it in milliseconds with no score attached. Here is what that number means, why it never matches your friend's WHOOP, how to build a baseline you can trust, and how food and drink move it.

What HRV Is

Your heart does not beat like a metronome. At rest, the gap between one beat and the next varies by tens of milliseconds, mostly in rhythm with your breathing. That variation is heart rate variability. It is driven by the balance between the two branches of your autonomic nervous system — the parasympathetic "rest and digest" branch, which slows the heart and increases variability, and the sympathetic "fight or flight" branch, which speeds it up and flattens the rhythm. Higher resting HRV generally means more parasympathetic reserve: you are recovered, adaptable and ready to absorb stress. Lower-than-usual HRV means something — training, illness, alcohol, anxiety, poor sleep — is keeping you in a mobilised state.

How Apple Watch Measures It

Apple Watch reports HRV as SDNN — the standard deviation of the intervals between normal heartbeats over the sample window — in milliseconds. That single choice explains most of the confusion people have, so it is worth being precise about how the watch collects the number:

Apple presents all of this as raw milliseconds with a chart. There is no percentage, no colour band, no "you are 72% recovered." That is a design choice, and for a lot of users it is the main reason Apple Watch HRV feels less actionable than a WHOOP or Garmin readout.

Why Apple Watch HRV Differs From WHOOP

People who wear both devices and expect the numbers to agree are usually disappointed. Three structural differences guarantee they will not:

SDNN and RMSSD are different mathematics applied to the same heartbeats. Over short windows SDNN often reads somewhat higher than RMSSD for the same person, and the two can move differently when slow oscillations (from blood pressure regulation or breathing pattern changes) are present. Add the fact that WHOOP always samples during the same deep-sleep window while Apple's samples land at different times, and it becomes clear that you should never compare absolute HRV across devices. Compare each device with itself.

How to Build a Personal Baseline

Because Apple does not score HRV against your history, you have to do it. The good news is that it takes a month and a spreadsheet, or a notes app:

  1. Standardise the reading. Do a one-minute Mindfulness session every morning at the same point in your routine — after the bathroom, before coffee, seated, breathing normally. Consistency of conditions matters more than anything else.
  2. Wear the watch to bed with Sleep Focus on so overnight samples and Vitals accumulate. Overnight HRV is less affected by your morning state than a waking reading.
  3. Log for 30 days before drawing conclusions. HRV has high day-to-day noise; a single 20% swing means very little.
  4. Compute a rolling 7-day average and a 30-day range. Your "normal" is the 30-day band; your "trend" is the 7-day average moving within it.
  5. Act on deviations, not values. A morning reading more than roughly 15–20% below your 7-day average, particularly with resting heart rate up 5+ beats, is a signal to take the intensity down a notch. A 7-day average that has drifted below your 30-day band for a week is a signal to look at sleep, alcohol, fueling and training load.
Rough population context (SDNN, healthy adults): values commonly range from around 20 ms to over 100 ms and decline with age, with well-trained endurance athletes often at the top of the range. This is only for orientation; your own baseline is the number that matters.

What Nutrition Does to HRV

HRV is often discussed as a training metric, but on most nights the largest swings come from what happened at the dinner table. Four levers account for most of it.

Alcohol

Alcohol is metabolised over several hours during which it raises heart rate, suppresses the parasympathetic branch and fragments sleep. Two drinks in the evening commonly produce an overnight HRV 20–40% below baseline and a resting heart rate 5–10 beats higher; the effect is dose-dependent and usually clears within one to two nights. It is the single most visible dietary event in HRV data.

Late, large meals

Digestion is metabolic work. A big dinner within 90 minutes of bed keeps heart rate elevated through the first sleep cycles — when HRV should be climbing — and can depress the overnight reading by 10–15%. Finishing dinner about three hours before bed, or keeping a late meal smaller and lower in fat, is one of the most reliable HRV improvements available.

Hydration

Even mild dehydration reduces blood volume, so the heart beats faster to maintain output, and HRV falls. Evening hydration after a hot day or a hard session matters more than most people realise; a drop in overnight HRV after a long summer ride is often more about fluid than fatigue.

Sodium and very large meals

A high-sodium restaurant meal stacked with poor hydration shifts fluid balance and can raise overnight heart rate. For most healthy, active people, moderate sodium with adequate water is neutral or mildly helpful; the combination of very salty food, alcohol and a late finish is what produces the "why is my HRV terrible" morning.

Chronic under-fueling

Over weeks rather than nights, eating well below expenditure while training hard produces a slow slide: HRV trends down, resting heart rate creeps up, sleep quality falls. This is one of the earliest visible signs of under-recovery, and it usually reverses within a week of adding 200–300 calories, mostly carbohydrate.

Apple Watch records HRV during Mindfulness (formerly Breathe) sessions, which is the most controlled reading you can take, and periodically in the background when you are still, including during sleep if you wear the watch to bed with Sleep Focus enabled. Newer watchOS versions surface an overnight HRV in the Vitals app alongside resting heart rate, respiratory rate, wrist temperature and blood oxygen. You cannot force a reading outside a Mindfulness session, and readings during or right after activity are not comparable to resting ones.
How does alcohol affect HRV on Apple Watch?
Alcohol is the most reliable HRV depressant most people encounter. It raises resting heart rate and suppresses parasympathetic activity for much of the night, so the overnight reading and the next morning's Mindfulness reading typically fall well below baseline, often by 20 to 40 percent after two or more drinks, with resting heart rate up 5 to 10 beats. The effect is dose-dependent and usually clears within one to two nights. Because the Vitals app flags outliers against your typical range, a heavy evening frequently produces a notification.
Can what I eat improve my HRV?
Yes, mostly by removing suppressors. Finishing dinner three hours before bed so digestion does not keep heart rate elevated in early sleep, staying hydrated through the evening, keeping alcohol out of the last several nights before you need to perform, and not stacking a very high-sodium restaurant meal with poor hydration all raise overnight HRV toward your ceiling. Chronic under-fueling during hard training lowers it over weeks and adding 200 to 300 calories of carbohydrate often restores it. Food does not lift HRV above your physiological ceiling; it stops you from falling short of it.
